Beginner exercises

The easiest place to start: moves that are simple to learn, done with bodyweight or light load, for legs, abs, glutes and the rest of the body. Early on, a few exercises done well beat a long list — the technique you build now is what later carries heavier weight. Progress when the reps feel easy and the last one looks like the first. Once these feel routine, the intermediate hub is the next step.

  • Barbell Step-Up (Floor Start)

Barbell Step-Up (Floor Start) is a lower-body strength exercise with a barbell across the upper back and a raised bench. Both feet return to the floor between repetitions, unlike the variation with the working foot kept on the bench. The quadriceps and glutes drive the ascent, while the trunk and pelvis control balance.

  • Dumbbell Step-Up (Foot on Bench Start)

Dumbbell Step-Up (Foot on Bench Start) is a loaded step-up with the working foot already supported on the bench. Unlike the floor-start variation, the working foot stays on the bench between repetitions. Dumbbells at the sides add resistance to the quadriceps and glutes while the trunk and pelvis maintain balance.

  • Foam Roller Calf Roll (Short Travel)

Foam Roller Calf Roll (Short Travel) is a seated self-massage exercise for both calves using a foam roller and hand support. The pelvis moves through a shorter forward-and-back path than in the long-travel variation. This provides a more limited rolling range while retaining the same bilateral calf contact and supported setup.

  • Dumbbell Curl with Supination

Dumbbell Curl with Supination is a standing biceps exercise that combines simultaneous elbow flexion with an outward rotation of the forearms. The dumbbells begin in a neutral grip and turn into a palms-up position during the lift, distinguishing this variation from a fixed-grip curl.

  • Resistance Band Assisted Wide-Grip Pull-Up

Resistance Band Assisted Wide-Grip Pull-Up is a vertical pull-up variation on a straight bar in which a resistance band offsets part of bodyweight. Its wide overhand grip emphasizes back strength and helps build confidence with the wide-grip position before unassisted work.

  • Resistance Band Assisted Medium-Grip Pull-Up

Resistance Band Assisted Medium-Grip Pull-Up is an assisted vertical pull-up on a straight bar with an overhand grip around shoulder width. It trains the back and biceps while band assistance helps develop the strength and control needed for unassisted pull-ups.

  • Resistance Band Supinated Grip Pull Apart

Resistance Band Supinated Grip Pull Apart is a standing band exercise for the upper back and rear shoulders. Its palms-up grip distinguishes this variation from an overhand pull-apart, with the arms moving apart against elastic resistance.

  • Moving Child Pose

Moving Child Pose is a dynamic mobility variation of Child's Pose. It is used to explore comfortable movement through the shoulders, thoracic spine, hips, and back rather than holding a single static position.

  • Roll Tensor Fasciae Latae

Roll Tensor Fasciae Latae is a self-myofascial release drill for the tensor fasciae latae at the outer front of the hip. It is used for local tissue work around the lateral hip and upper thigh.

  • Dynamic Supine Hamstring Stretch

Dynamic Supine Hamstring Stretch is a floor-based mobility exercise for the back of the thigh. Repeated, hand-assisted movement of one raised leg alternates a gentle hamstring stretch with a release, while the other leg and torso remain supported on the floor.

  • Roll Hamstrings and Glute Sitting on Floor

Roll Hamstrings and Glute Sitting on Floor is a seated self-myofascial release drill for the hamstrings and glutes. A roller is used to apply controlled local pressure to the posterior thigh and hip region.

  • Assisted Triceps Dip (kneeling)

Assisted Triceps Dip (Kneeling) is a counterweighted dip variation performed from a kneeling setup. It emphasizes triceps strength while machine assistance reduces the effective bodyweight load.

  • Resistance Band Squat (Front Neutral-Grip Hold)

Resistance Band Squat (Front Neutral-Grip Hold) is a band-resisted squat with the handles held in front of the body using a neutral grip. This setup directs resistance through the lower body while requiring stable upper-body positioning.
    GlutesBeginner
  • Resistance Band Squat (Lateral Handle Hold)

Resistance Band Squat (Lateral Handle Hold) is a band-resisted squat with the handles held at the sides. The lateral handle position creates a distinct upper-body setup while loading the quadriceps and glutes through the squat pattern.

  • Incline Push-Up (Centered Hand Placement)

Incline Push-Up (Centered Hand Placement) is an elevated bodyweight push-up with both hands positioned toward the centre of the support. This technical variation changes the pressing setup while retaining the reduced load of an incline push-up.

  • Incline Push-Up (Wide Hand Placement)

Incline Push-Up (Wide Hand Placement) is an elevated bodyweight push-up with the hands set wide on the support. The wider setup changes the pressing position while the incline keeps the movement less demanding than a floor push-up.

  • 3/4 Sit-Up

3/4 Sit-Up is a bodyweight abdominal exercise that uses a partial sit-up range rather than a full transition to sitting. It targets the abdominal muscles through a controlled trunk-flexion variation.

  • Alternating Dumbbell Side Bend

Alternating Dumbbell Side Bend is a standing dumbbell exercise that moves continuously between lateral bends on both sides. It emphasizes the obliques through lateral trunk flexion.
    AbsBeginner
  • Cable Side Bend (Near Pulley)

Cable Side Bend (Near Pulley) is a standing cable lateral-flexion exercise performed close to the pulley. This shorter setup is a lower-demand variation for the obliques compared with the farther cable side bend.

  • Lateral Band Walk

The Lateral Band Walk is a quarter-squat exercise in which a resistance band above the knees or around the ankles resists every step to the side. It works the glutes and hip abductors and trains pelvic stability. Keep tension on the band throughout and do not let the knees collapse inward.

  • Sitting Side Bend on a Chair

Sitting Side Bend on a Chair is a seated lateral trunk-flexion exercise using a chair for support. It emphasizes the obliques and side of the waist while limiting lower-body contribution.

  • Walking on Treadmill

Walking on Treadmill is an indoor cardiovascular exercise with adjustable speed and incline. It provides a controlled walking workload for aerobic endurance, warm-ups, and regular physical activity.

  • Rope Triceps Pushdown

The Rope Triceps Pushdown is an isolation exercise targeting the triceps brachii muscles. It is performed using a cable machine with a rope attachment, emphasizing the lateral and long heads of the triceps. This exercise helps in building strength and muscle definition in the upper arms.

  • Glute Bridge Single Leg

The Glute Bridge Single Leg is an advanced variation of the traditional glute bridge exercise that targets the gluteal muscles, hamstrings, and core. By performing the exercise on one leg, it increases the demand on balance and stability, enhancing unilateral strength and muscle activation.
