Beginner exercises

The easiest place to start: moves that are simple to learn, done with bodyweight or light load, for legs, abs, glutes and the rest of the body. Early on, a few exercises done well beat a long list — the technique you build now is what later carries heavier weight. Progress when the reps feel easy and the last one looks like the first. Once these feel routine, the intermediate hub is the next step.

  • Smith Chair Squat

The Smith Chair Squat is a lower body exercise performed using a Smith machine. It targets the quadriceps, hamstrings, glutes, and calves. The exercise involves squatting down as if sitting on an imaginary chair, providing stability and control through the guided bar path of the Smith machine.

  • One-Arm Wrist Curl Dumbbell

The Dumbbell One Arm Wrist Curl is an isolation exercise targeting the forearm muscles, specifically the wrist flexors. It helps in developing grip strength and forearm size. This exercise is performed with a single dumbbell, allowing for focused contraction and control of the wrist flexor muscles.

  • Dumbbell Seated Lateral Raise

Dumbbell Seated Lateral Raise is a seated shoulder-isolation exercise that targets the lateral deltoids. The seated position limits lower-body momentum and keeps the focus on the middle shoulder.

  • Weighted Decline Crunch

Weighted Decline Crunch is an abdominal exercise on a decline bench with added external resistance. It emphasizes trunk flexion by the rectus abdominis, with the bench angle and extra load distinguishing it from an unweighted floor crunch.

  • Leg In and Out

The 'In And Out' exercise is a core-focused movement that targets the abdominal muscles, particularly the rectus abdominis and obliques. It involves a seated position where the legs are extended and then brought in towards the chest, engaging the core throughout the motion.

  • Sitting Twist

The Sitting Twist is an effective core exercise targeting the oblique muscles. It involves rotating the torso while seated, engaging the abdominal muscles for stability and control. This exercise can be performed with or without added resistance, such as a medicine ball or dumbbell, to increase intensity.

  • Band Standing Side Bend

The Band Standing Side Bend is an exercise targeting the oblique muscles, which are part of the core. It involves bending the torso to the side while maintaining tension with a resistance band, helping to improve core stability and strength.

  • Kneeling Resistance Band Glute Kickback

The Kneeling Resistance Band Glute Kickback is an isolation exercise targeting the gluteus maximus. It involves extending the leg backward against the resistance of a band, focusing on glute activation and strength. This exercise is performed on all fours, using a resistance band looped around one foot and anchored under the opposite knee.

  • Dumbbell Front Raise

Dumbbell Front Raise is an isolation shoulder exercise that targets the anterior deltoids with dumbbells. The independent dumbbells allow each shoulder to work through the front-raising pattern separately.

  • Rotary Torso

The Lever Trunk Rotation is an exercise targeting the oblique muscles and core stability. It involves rotating the torso against resistance, typically using a lever machine, to enhance rotational strength and improve core engagement.

  • Narrow Stance 45 Degree Leg Press

The Narrow Stance 45 Degree Leg Press is a compound lower body exercise targeting the quadriceps, glutes, and hamstrings. By placing the feet closer together on the platform, this variation emphasizes the outer quadriceps and can also engage the adductors. It is performed on a 45-degree leg press machine, which allows for a controlled movement pattern and significant loading potential.
